A gut-friendly meal plan doesn't need imported ingredients, complicated recipes, or expensive supplements. The best plans are built from what's already in your kitchen — and they leave room for the foods you love.
The three-anchor formula
Build every meal around three things: a quality protein, a slow-release carbohydrate, and a generous serve of vegetables. Add a small portion of healthy fat and a flavour layer — fresh herbs, lemon, ginger, garlic-infused oil.
A sample week, Kenyan-style
- Breakfast: oats cooked with milk, banana, peanut butter and cinnamon
- Breakfast: scrambled eggs with sautéed spinach and a slice of whole-grain toast
- Lunch: brown rice, grilled tilapia, sukuma wiki, avocado
- Lunch: lentil stew (dengu) with brown ugali and a tomato-onion kachumbari
- Dinner: chapati (whole wheat) with bean curry and a side salad
- Dinner: roast chicken, sweet potato wedges, steamed managu
- Snacks: fruit + a handful of nuts, plain yoghurt with berries, boiled eggs
Small habits that make a big difference
- Eat sitting down, away from screens, for at least one meal a day
- Drink water between meals rather than gulping with food
- Aim for 30 different plant foods across the week — diversity feeds the microbiome
- Stop eating when you're 80% full
Consistency beats perfection. A 'good enough' plan you actually follow will out-perform a perfect plan you abandon.
